Plenty of studies associate physical activity, including brisk walking, with good health. With much of them focused on young-to-middle aged adults, there have been fewer investigations into the benefits of walking for older people.

New research, however, explores the ways in which walking can help reduce the risk of cardiovascular disease (CVD).

Researchers recently found that for people aged 70 and older, each additional 500 steps of daily brisk walking lowered the risk of CVD by 14{cfdf3f5372635aeb15fd3e2aecc7cb5d7150695e02bd72e0a44f1581164ad809}.

In addition, individuals who walked roughly 4,500 steps each day lowered their risk of CVD by 77{cfdf3f5372635aeb15fd3e2aecc7cb5d7150695e02bd72e0a44f1581164ad809}.

The research was presented at the American Heart Association’s Epidemiology and Prevention Lifestyle and Cardiometabolic Health Scientific Sessions 2023.

The research involved 452 participants from the ongoing Atherosclerosis Risk in Communities study. Researchers tracked participants’ daily step counts using an accelerometer worn at the hip, and their cardiovascular health was tracked for a period of 3.5 years.

During that period, almost 12{cfdf3f5372635aeb15fd3e2aecc7cb5d7150695e02bd72e0a44f1581164ad809} of participants who walked fewer than 2,000 steps a day experienced a cardiovascular event. Just 3.5{cfdf3f5372635aeb15fd3e2aecc7cb5d7150695e02bd72e0a44f1581164ad809} of those who walked around 4,500 daily steps had one.

Cardiac events include coronary heart disease, stroke, or heart failure.

Similarly, in another recently published study, researchers found that 11 minutes of moderate-intensity physical activity a day (or about 75 minutes a week)—such as brisk walking, hiking, or dancing—may be able to lower the risk of diseases such as heart disease, stroke, and some cancers.

While higher-intensity physical activity also offers health benefits, for older people, brisk walking may be a more practical option.

“Walking is a great way to get physical activity. Not only is it a low-impact, weight bearing exercise which is important for bone health in older adults, walking is associated with reducing risk factors for CVD by helping to control blood pressure and blood sugars, decrease weight, and help reduce stress.”

Meanwhile, Dr. Amanda Paluch of the University of Massachusetts, Amherst, who was not involved in the research, touched on walking’s benefits on cardiovascular health.

“Walking provides a great physiological stimulus to improve the strength and quality of the heart muscle and vessels in older adults,” she said.

Walking reduces both the systolic and diastolic blood pressure, so “it lowers the stress and strain on the heart muscle to pump blood throughout the body,” explained further Skidmore College’s Dr. Paul Arciero, who was also not involved in the research.

Dr. Arciero told Medical News Today that this reduction in blood pressure also makes strokes less likely since it reduces the force of blood traveling through the brain.

Research from our lab strongly supports adding cardio exercise, such as walking, to the daily routine, performed in the morning for women and in the evening for men, to significantly reduce blood pressure and boost mood,” he said.

Participants’ steps were tracked by device, but there are other ways to count the distance walked if a person does not want to wear a step-tracker.

Epidemiologist Dr. I-Min Lee of Harvard University, a co-author of the research, said that any way one prefers to track the distance that they walk is fine.

“Step tracker or not? This depends on the individual. It is not much use going with a ‘system’ that one does not like,” he said.

Dr. Arciero recommended walking between 4,000 and 7,000 steps per day each weekday, rising to 10,000 steps, if possible, on weekends.

150 minutes per week

Current government guidelines suggest at least 150 minutes of moderate to vigorous intensity exercise, which can include brisk walking, per week.

“One easy way to accomplish this is to break your walks into smaller chunks of 10–15 minutes [t]hroughout the day. Additionally, perform your walk outside in nature, referred to as a ‘forest bath’ for an added boost to your emotional/psychological health,” said Dr. Arciero.

When measuring walking by the distance traveled, one quarter mile roughly equals about 500 steps.

“Going to a community track or map out a ¼ to ½ mile loop can be a great option as well,” Dr. Paluch said.

“I always encourage older adults to use some form of a reminder or motivation to help nudge them to get out and walk, whether it’s simply using the health app on a phone, an accelerometer they attach to their waist or wrist, or a walking buddy,” Dr. Arciero added.

Many phones nowadays come with apps that can track steps.

Dr. Dooley reported that this research concluded that health benefits begin at around 3,000 brisk steps per day.

The U.K.’s National Institutes of Health provides a simple way to confirm that walking is adequately brisk: “You can tell you’re walking briskly if you can still talk but cannot sing the words to a song.”

A limitation of the research, noted Dr. Dooley, was that there is no way to know if walking improved participants’ health or if poor health reduced the distance they could walk. However, other research supports the benefits of walking.

Dr. Lee said that other studies have found that there is no risk of mortality in walking up to 10 times the recommend amount.

“Of course, one should not ‘over-do’ steps. By this, I mean make sudden large increases beyond what one is used to. If increasing, do so gradually,” he said.

We are still learning about the human microbiome, the 10–100 trillion microorganisms living in our bodies, primarily in the human gut. Piece by piece, researchers are putting together how this vast and tiny universe operates, and how it influences our health.

An important player in gut health appears to be butyrate, a short-chain fatty acid that supports the health of the microbiome itself.

Dr. Alice Creedon explained to Medical News Today:

“Butyrate is important to gut health, as it acts as the primary source of fuel for the cells of the colon, allowing them to function correctly and optimally. It is also involved in signaling to the gut to initiate the process of nutrient absorption.”

“In addition,” said Dr. Creedon, “butyrate produced in the gut can enter the bloodstream where it is involved in the regulation of health in other areas of the body, such as the liver, brain, and lungs.”

Dr. Creedon is a postdoctoral researcher in the Department of Nutritional Studies at King’s College London. She is also the first author of a new study exploring the value of almonds as a means of supporting the microbiome’s supply of butyrate.

The study demonstrates that eating a healthy handful of almonds each day promotes the production of butyrate.

It appears in The American Journal of Clinical Nutrition. The research was funded by the Almond Board of California.

Dr. Creedon’s research documents the benefits of eating about 56 grams, or 2 ounces, of almonds daily — that amounts to about 46 almonds.

“Butyrate supports the gut barrier, which keeps bacteria and other microbes from entering your blood. In doing so, butyrate can help to reduce inflammation, manage conditions like IBS [irritable bowel syndrome], and decrease gastrointestinal discomfort like bloating,” Allison Tallman, a registered dietitian nutritionist, told MNT.

“Butyrate is produced through the fermentation of fiber in the colon. Therefore, increasing fiber in the diet, such as in almonds, increases butyrate levels, which has a positive effect on our gut health,” said Tallman.

Speaking of the nutritional value of almonds, Tallman further noted that:

“Almonds are packed with various nutrients in one serving, such as 4 grams of fiber, 13 grams of ‘good’ unsaturated fat, 1 gram of saturated fat, and 50{cfdf3f5372635aeb15fd3e2aecc7cb5d7150695e02bd72e0a44f1581164ad809} daily value of vitamin E, and can easily be incorporated into our diet in a variety of ways.”

Yet these seeds do come with some caveats for environmental health. According to data provided by the Almond Board of California in 2016, approximately 80{cfdf3f5372635aeb15fd3e2aecc7cb5d7150695e02bd72e0a44f1581164ad809} of the world’s almonds are grown in California.

The crop consumes a sizable chunk of the state’s annual water supply, a concern for some in light of recent climate conditions. A 2019 study found that growing one almond kernel requires about 12 liters of water.

Still, the same study found that while almonds require substantial amounts of water, “[i]n relation to dietary benefits, almonds were among the top three foods analyzed providing the greatest nutritional benefit per unit weights.”

The participants in the current study were 87 healthy adult females and males, ranging in age from 18 to 45 years. They self-reported eating snacks regularly, at least two a day, and that they were not on a moderate- or high-fat diet of over the recommended 22 grams of fat daily.

For the study, the researchers divided participants into three groups, differentiated by the food with which they replaced their habitual snacks.

One group ate two portions of 28 grams of whole almonds each per day, while another group had two portions of 28 grams of ground almonds daily. The final control group ate muffins that delivered an equivalent amount of energy to the body as the almonds. The trial period was 4 weeks.

At the end of the trial, researchers found that the almond groups had significantly higher levels of butyrate in their fecal matter than did the control group, 24.1 micromoles per gram rather than 18.2 micromoles per gram.

There was no significant difference between groups in gut symptoms, gut transit time — the amount of time it takes for food to enter and exit the digestive system — or stool consistency.

In addition, all three groups had a similar abundance of fecal bifidobacteria, with no evident differences in gut microbiota at the phylum level or in terms of diversity.

The study tracked the difference between eating whole or ground almonds in terms of butyrate production.

Individuals who ate whole almonds had 1.5 more bowel movements each week than those who ate ground almonds.

Dr. Creedon speculated on why this may be the case: “Whole almonds differ from ground almonds in the amount of fat that reaches the colon. When we consume whole almonds, much of the fat escapes digestion and reaches the colon. In comparison, more of the fat in ground almonds is digested in the upper [gastrointestinal] tract.”

“It is possible,” Dr. Creedon noted, “that the increased fat in the colon of whole almond eaters served to increase ease of passage of the stool, and increase stool weight. Both of these effects might increase stool frequency in these people. There is little research on the impact of fat on stool frequency. Therefore, these findings require further investigation in future trials.”

Surprisingly, said Dr. Creedon, “[f]ollowing chewing, ground almonds had significantly smaller sized particles in comparison to chewed whole almonds.”

“When we inserted the measured values of these particle size distributions of whole and ground almonds into a mathematical model that predicts the amount of fat released from chewed almonds during digestion, we found that the model predicted that ground almonds released significantly more fat than whole almonds,” she added.

“These findings will be explained in more detail in another paper that is currently being prepared for publication.”

“These results are not surprising given the robust data we have linking physical activity and better cognition. A strength of this paper is it used an objective, widely-understood measure of step count rather than self-reported data,” she noted.

The researchers found that both the number of steps and stepping intensity were associated with reduced dementia risk. Above this number, no further benefit was seen.
